ERG Mode Explained: Structured Workouts Without Zwift
You bought a smart trainer, you have a workout in mind, and somewhere along the way someone told you to “just use ERG mode.” Nobody explained what that actually does, why your legs sometimes lock up mid-interval, or why you don’t need Zwift, Rouvy, or any $20-a-month platform to use it. This is the explainer that was missing.
What is ERG mode?
ERG mode — short for “ergometer mode” — is a setting on a smart trainer that holds you at a fixed power output regardless of what gear you’re in or how fast you’re pedaling. Power is torque multiplied by cadence, and in ERG mode the trainer manages that equation for you. Tell it to hold 220 watts, and if your cadence drops, the trainer increases resistance to keep you at 220 watts; if your cadence rises, it backs resistance off to keep you at the same 220 watts. Gearing becomes irrelevant — you could ride the whole workout in one gear and never notice.
That only works because ERG mode needs a target power to chase. It’s built for pre-structured workouts with defined power segments, not free riding. Feed it a workout — 4 minutes at 250 watts, 3 minutes at 130 watts, repeat — and the trainer takes care of hitting each number so you can focus on pedaling and breathing instead of shifting and watching a power graph.
This isn’t a Zwift feature. It’s a function of the smart trainer itself, exposed through the ANT+ FE-C and Bluetooth FTMS trainer-control protocols that most modern platforms and head units support. Zwift just happens to be the most famous place people encounter it.
ERG mode vs resistance and SIM mode
Smart trainers generally offer three ways to apply resistance, and understanding the difference matters as much as understanding ERG itself.
ERG mode fixes the power target and lets resistance float. You choose the watts; the trainer adjusts resistance based on your cadence to hit them.
Resistance mode (sometimes called Level mode) fixes the resistance itself, as a percentage or a level setting. Your power output then depends entirely on your cadence and gearing, just like riding outdoors with a fixed amount of drag — the trainer isn’t chasing a number for you.
SIM mode (simulation mode) is used for free rides and virtual terrain, not structured workouts. The platform sends your simulated gradient, rider weight, and rolling resistance to the trainer, which replicates the “feel” of that terrain. Shift gears like you would outdoors, and your power output changes with the slope, your cadence, and your gear choice — nothing is held constant for you.
The practical difference: ERG mode manages power for you and ignores your gear; resistance and SIM modes hand power management back to you and respond to your gear and cadence like a real bike would. Zwift defaults to ERG mode whenever you start a structured workout, and switches to SIM mode for group rides, routes, and races.
When to use ERG mode, and when not to
ERG mode earns its keep on threshold, sweet spot, tempo, and VO2max intervals — anything where the goal is to hold a specific number steady for a sustained block. It removes the guesswork of gear selection and lets you execute the session precisely as written, which is exactly what you want when the whole point is hitting a defined dose of training stress.
It’s a worse fit in a few situations:
- Short, hard efforts. Sprints and very short high-intensity intervals (under roughly 20-30 seconds) ask the trainer to change resistance faster than it comfortably can. You’ll often feel a lag between stomping on the pedals and the resistance catching up, which makes the effort feel wrong even when the numbers look fine afterward.
- Race or event prep. If you’re training for an outdoor race, you eventually need practice managing your own pacing, gear selection, and power under fatigue — skills ERG mode lets you switch off.
- Group rides or anything social. ERG locks you to the workout’s power targets, which doesn’t mesh with riding alongside someone at a shared, flexible pace.
- Testing whether your numbers are still accurate. If a workout feels wildly easy or brutally hard from the first interval, ERG mode won’t tell you that something’s off with your FTP — it’ll just keep forcing the wattage. Worth rechecking with a cycling FTP test periodically rather than assuming last quarter’s number still holds.
For everything else — the bulk of structured interval and endurance work — ERG mode is the easier, more precise choice.
How to avoid the ERG spiral of death
The spiral of death is the failure mode every ERG mode user eventually meets: your cadence drops during a hard interval, the trainer raises resistance to hold the target watts, the higher resistance makes it even harder to turn the pedals, cadence drops further, resistance climbs again — and within a few seconds you’ve ground to a complete stop, unable to turn the pedals at all.
A few habits prevent it:
- Start intervals at a slightly higher cadence than feels necessary — often 90-100 RPM at the start of a hard effort — so you have a buffer to spend as fatigue sets in during the interval, rather than starting near your floor.
- Keep cadence changes gradual. Sudden drops are what trigger the spiral; a slow, controlled decline gives the trainer’s resistance adjustments time to stay proportionate.
- Shift into a smaller chainring or an easier gear before the interval starts. Because ERG mode controls power regardless of gear, there’s no penalty to sitting in a lighter gear — it just gives you more room to spin up your cadence if things start to slip, instead of already being at the top of your cadence range in a big gear with nowhere to go.
- If you feel it start, spin up rather than mash down. The only way out is to increase cadence, which drops resistance — pushing harder in a stalled-out low cadence just deepens the spiral. Shift to an easier gear and spin your way back up.
- For workouts with sprints mixed into otherwise steady intervals, some platforms (TrainerRoad among them) let you disable ERG mode for just the sprint efforts, or apply shorter power-smoothing windows — around 3 seconds instead of the default — so short, spiky efforts read and respond more accurately.
Which apps and devices control ERG mode
ERG mode is a trainer-control protocol, not a single-app feature, so a wide range of head units, watches, and apps can drive it — as long as they can send a structured workout with power targets to your trainer.

A note on the Zwift Cog: if you’ve switched your drivetrain to Zwift’s single-speed Cog, it works fine in ERG mode with other apps too, since ERG mode doesn’t care what gear you’re in. It’s only SIM mode — riding routes or races — where the Cog leaves you stuck in one gear, since there’s no virtual shifting outside Zwift’s own ecosystem.
Garmin devices connect to your trainer over ANT+ FE-C; most other apps and head units use Bluetooth FTMS. Either way, the trainer needs to be paired specifically as a controllable trainer, not just as a power meter, or it won’t accept ERG commands.
How to run ERG workouts without Zwift
